BMR: the cost of being alive Basal metabolic rate is the energy your body spends at complete rest — powering the brain, heart, liver and body temperature. It typically accounts for 60–70% of everything you burn in a day, which surprises people who assume exercise dominates. The best-validated estimate is the Mifflin-St Jeor equation: for men, 10×weight(kg) + 6.25×height(cm) − 5×age + 5; for women, the same minus 161. A 30-year-old woman, 165 cm and 63 kg, lands near 1,370 kcal — before taking a single step. 02 . TDEE: adding real life on top Total daily energy expenditure multiplies BMR by an activity factor: 1.2 if you are sedentary, 1.375 lightly active, 1.55 moderately active, 1.725 very active. The classic mistake is overestimating your tier — a desk job plus three gym visits a week is 'light to moderate', not 'very active'. Choosing one tier too high inflates your estimate by 200–400 kcal a day, which is precisely the margin by which most 'slow metabolisms' turn out to be arithmetic errors. 03 . Setting a deficit or surplus that sticks One kilogram of body fat stores roughly 7,700 kcal, so a 500 kcal daily deficit produces about half a kilo of loss per week — fast enough to see, slow enough to sustain. Aggressive deficits above 25% of TDEE tend to backfire through hunger, muscle loss and rebound. For gaining muscle, a modest surplus of 250–350 kcal outperforms bulk eating: muscle synthesis has a speed limit, and everything above it is stored as fat. Whatever number you pick, treat it as a starting hypothesis. Weigh yourself under consistent conditions for two to three weeks; if the trend does not match the plan, adjust by 150–200 kcal and re-measure. Formulas estimate the average person — the scale measures you.
